Glycinate for the evening, malate for the day. Both are organic forms that the body absorbs well, so the difference is what they are bound to. Glycinate carries glycine, a calming amino acid, and is the form people take for sleep and tight muscles. Malate carries malic acid, a molecule from the energy cycle inside cells, and has a reputation for daytime energy and tired muscles that rests on two small fibromyalgia trials from the 1990s rather than anything recent. If you have one complaint, choose on that; if you are not sure, glycinate is the form with the broader evidence and the gentlest stomach.
Magnesium itself does the heavy lifting in both: it is a cofactor for the enzymes that make and use ATP, for GABA production in the nervous system, and for muscle relaxation after contraction. The glycine in glycinate has a calming action of its own and a few small trials for sleep quality. The malic acid in malate was tested in the 1995 Super Malic trial in fibromyalgia, where 300 mg magnesium with 1200 mg malic acid over six months reduced pain and tenderness; the 2021 review of magnesium and fibromyalgia describes that evidence as limited and calls for larger trials. The 2022 trial of magnesium alone for stress found benefit without any malic acid, which suggests the magnesium is the active part.
The UK reference intake is 300 mg a day for men and 270 mg for women. Sleep and stress trials used 250 to 500 mg of magnesium a day. The Super Malic trial used 300 mg of magnesium a day with malic acid. Because malate carries less magnesium per capsule, check the elemental figure and count capsules accordingly; the NHS says supplements above 400 mg a day can loosen the bowels.
Magnesium glycinate, sold in the UK as bisglycinate, is one magnesium bound to two glycines. Magnesium malate is one magnesium bound to malic acid, the compound that gives apples their sharpness and that cells use in the Krebs cycle to make energy. Both dissolve well, both are absorbed better than oxide, and neither acts as a laxative at ordinary doses in the way citrate does. The malic acid dose in a capsule is small compared with what you make in your own cells every minute, which is worth knowing before you pay extra for it.
Malate in the morning or with lunch, because some people find it mildly energising and it is not the form for bedtime. Glycinate with the evening meal or an hour before sleep. Both are fine with food.
Both forms are gentle on the gut. Anyone with reduced kidney function should not take magnesium supplements without their GP. Loose stools are the first sign of too much; drowsiness and low blood pressure are the signs to stop and seek advice.
